Monday: 1. Barbell back squat: 3x5 2. DB overhead press: 3x6 3. DB row: 3x8/side SUPERSET: 4a. Leg extensions: 2x10 4b. Plank: 2x20-40 seconds Tuesday: 1. Barbell bench press: 3x6 2. Hip thrust: 3x6 3. Lat pull down (underhand): 3x8 SUPERSET: 4a. Barbell/ez-bar curl: 2x10 4b. Back extensions: 2x10 Wednesday: Active rest/recovery Optional: 20-40 mins of cardio Thursday: 1. Barbell squat (lighter than Monday): 2x10 2. Inverted row: 3x5 3. Face pulls: 3x12 SUPERSET 4a. Hamstring curls: 2x10 4b. Side plank: 2x20-40 seconds Friday: 1. Barbell deadlift: 3x4 2. Lunge: 3x6/side 3. Lat pulldown (overhand): 2x10 SUPERSET 4a. DB lateral raise: 2x10 4b. Triceps rope push down: 2x10 Saturday/Sunday: Active rest/recovery Optional: 20-40mins cardio
